if you dont understand in tha video then here you go
first, you need to go on setup -game rules and change the engage distance to 135
1.hold all (c)
contract both hips
extend ankles
lower shoulders
extend both pecs
press space x2
extend hips
raise both shoulders
space x2
contract knees
space x3
contract hips
space x3
extend knees
contract glutes
