You need to tuck in more, you probably felt a tough impact upon landing on your pedals (Soles of the feet). Lift and push, meaning, jump up. Let the run take you forward, your your muscles to jump up, not forward. Then tuck in, like a backflip and push the knee around. Grab the ankle if you have to. Pain is only temporary, so don't mind it. As long as you can breath, you're fine.
