Here is how to do one of the most effective workouts I've ever come up with. Velmax intervals are really hard but everyone who has done them has made great progress. They are hard intervals done 30 seconds on/ 30 seconds off repeated 25-35 times. If you have a power meter you want to target 135% of your threshold power. Otherwise start at a perceived exertion of 8 out of 10. The last 5 should feel like 10 out of 10. Don't do them more than twice a week so you can adequately recover.
