You need to work on your control. Tape a piece of paper to a wooden post so that it hangs about 1/4" from the post. Then practice until you can hit the paper hard without touching the post. Then you will be able to spar without hurting your friends.

They're softer, more flexible, but then again weaker unless they practice a lot.
