To get complete effect of an exercise you need to have a nice steady speed up and down... if you do a pull up or pushup as fast as you can you dont get the full impact... i think the time is for you to do this and not just try and rush it... ex is un a pull up you go up slow but also down slow you dont just drop

If ur starting out (have not done anything for a long time) do this 2-3 a week with a day or two of rest in between. After a couple of weeks, you should be gaining some strength.
He set it up so most of this stuff you can do at home. Bodyweight exercises are great for that!! Who needs a gym?

prisoner squats x 20
pushups x 20
jumps x 10
body weight row palms out x 10
lunges x 20
close grip pushups x 15
chin ups or rows x 5
