    1 set: 21's

    4sets, 6-8 reps: concentration curls

    4sets, 6-8 reps: hammer concentration curls

    4sets, 6-8 reps: standing dumbbell curls

    4sets, 6-8 reps: standing hammer curls

    1 set: 21's

    i do that once a week for biceps is that okay? or too much i really dont know

  • The fuck? That's not the 21's I've been told about, or those I've seen so many others do. Last time I checked 21's was half way up, then from all the way up to half way down, and then full range motion.

  • My gym doesn't have a preacher curl bench station (I know it's stupid), is there any way to vary the exercise?

  • @tomwig100 yeah exactly. on 21s you do half way curls coming from full extension to a 90 degree bend in the arm. you do those 7 times. then you do 7 curls from the 90 degree bent arm position all the way up. then you do 7 full range curls. i don't know where he learned his 21's

  • When you go all the way down, and all the way up, it allows you to rest. Just stop before you hit full arm extension to allow your bicep to stay flexing.

Also for someone who is taking a protein supplement keep in mind that someone who puts in 2 hours of vigorous work everyday only needs 1.2 grams of protein per kilogram of body weight.
