all u got to do is 5 things with this thing to get ripped abs...forearms on the roller going back and forth, then switch the roller to your shins and so the same movement but with legs, then look at that penny foam roller core video for the other three, its a good ass workout
it depends on pain tolerance. 7 is very high if you have experience extreme pain. Too long on the tissue tends to cause more damage and prolong recovery. This is from my experience over 12yrs of working with clients. Although to be fair i have come across some people who have tissues that need alot heavier work. So best thing is to be true to yourself.

i used the foam roller and the next day i felt my legs sore. is it normal or is it a sign showing my muscles are really tight.

I think you are wrong about the intensity you have to get to get the release. it's always above 7 for me and I have to hold it for 25-30 seconds.
