what i found works with a lot of my clients is implementing high reps burnouts of sets of 30 on ,major muscle groups. This prevents the muscle atrophy of cardio. When you switch your workout from weights to cardio you leave yourself susceptible to decrease in mass. Plyometrics, high rep rows, and high rep benches get your heart pumping relatively quickly while helping you add slow twitch muscle fibers which are necessary to having a ripped appearance.
and i dont intend to get buff i just want to be lean and athletic
ive got the diet i just need some ideas for training lower body using bars maybe
focusing on hip flexor, quads and calve strength
i havent found anything yet but any ideas would be greatly appreciated
also im trying to get into the gym i did bodybuilding for a while but noticed it wasnt something thats functionally helpful for me aside from the basic powerlifting stuff
@djblue2 hi, I've been on the gym for some time and I'd say try proper deadlifts, start from the ground with the bar and keep the hip down as long as u can as you rise with the bar.
Remember to warm up alot before plus the correct stance.

but they just dont seem to be gaining any size or maybe im just a hardgainer :/

@djblue2 yeah, well when you say it, deadlifts are pretty demanding, in fact i think it's the hardest exercise there is on the gym.
Other than that one, try kneebends (you have probably tried it tho)
Bar on the backside of the shoulders usually, and just go down to almost 90 degrees, in your case i think it's best to go down to 90 degrees (with the knees) so it takes the most and is completely.

Other than that all I can think of is alot of warmup exercises etc

This morning I held the bar with a pronated grip. Now I tried with a supinated grip. Way better!
@anybody: I don't know yet whether it's easier or more difficult compared to two parallel bars, but when you have only one horizontal bar; grab it supinated style.

You don't need to be all that strong to do this.
If you have a small stature, low body fat AND exercise regularly, something like this exercise is NOT difficult to perform.

I did 2 reps at my first attempt this morning, but not on 2 parallel bars but one bar from side to side.
With the 3rd rep I couldn't hold my feet up.
Got a long way to go before I can do 20 like you!
